It’s a lightning-quick route to total body fitness. And you can even reap its benefits even if you’re nowhere near a Crunch location. Why? Because the format travels well.

To prove it, we built a 5-move version of the 30-in-30 that uses only bodyweight exercises; it’s perfect for taking on the road (or while you're waiting in a half-hour line wrapped around your local Apple Store).

Just do the circuit below. You’ll do each move for 30 seconds, then rest for 30 seconds. Do 6 rounds for a 30-in-30, experience wherever you are.

  • 1. 180 Burpee

Get things started by getting your heart rate fired up, and testing your agility, too. Start standing, then squat down and swiftly get in pushup position, and lower your chest to the floor. Quickly reverse the moves to return to standing, then jump and turn your body 180 degrees. Land and repeat the entire sequence.

  • 2. Hollow Rock

Move onto some ab work (and give yourself a chance to recover) with hollow rocks. Lie on your back, arms extended overhead and legs straight. Press your lower back into the ground and lift your shoulder blades and legs off the ground a few inches. Maintain this position as you rock back and forth; focus on keeping your ribcage from flaring as you do this.

  • 3. Pushup to Close-Grip Pushup

Now do some strength work. Set up in pushup position and do a regular pushup. As you raise your body to the start position jump your hands off the ground. Let them land in position for a close-grip pushup, with your hands just an inch or two inside your shoulders. Do a close-grip pushup, then jump your hands off the ground and let them land in regular pushup position. Struggling to complete the jump pushups? Do each pushup rep, then walk your hands into position for the next one.

  • 4. Pendulum Lunge

You just did an upper-body exercise; now it’s time to hammer your lower body. Start standing, then lunge backwards. Push back to standing, but instead of stopping, keep exploding so you do a forward lunge, then return to standing. Alternate the leg you lunge with every rep. This is demonstrated with dumbbells, but you can try a bodyweight version, too.

  • 5. Three Jacks to Squat Jack

Finish the round by redlining your heart rate one more time with a lightspeed jumping jacks drill. Perform 3 jumping jacks, then squat down and touch the ground with your right hand. Repeat, this time squatting down and touching the ground with your left hand.

Boko Haram: Northern elders disagree with Afenifere over Service Chiefs tenure

NorthernThe leadership and members of the Northern Elders, Professionals and Stakeholders’ Forum [NEPSF] have faulted the recent call for the sack of service chiefs by the pan Yoruba socio-cultural group, Afenifere.

The group asked Buhari to ignore the recent call, saying that some political enemies have infiltrated their midst.

Chief Simon Shango, National President of the group in a communique after a stakeholders’ meeting mourned with President Buhari over the recent murder of some soldiers in Melete, Borno State.

Shango, a formed editor of Daily Times Newspapers and Publicity Secretary of NPN lauded Buhari for his efforts to restore peace to the nation.

The communique reads in full:

There is no doubt that these soldiers died for us to live and we are optimistic, the supreme price they paid for Nigerians and our fatherland would not go in vain. As we mourn their sudden passage to eternity, we pray Almighty God to grant their gentle souls peaceful rest in His bosom, as well as comfort the nation.

Sir, we consider it another rare compelling reason for us to scribble these few lines to you. Though, you are still in mourning mood, but we are also stimulated by the prevailing tragedy which befell the nation to empathize with you.

It is completely unnecessary to repeat what is already known to you and millions of Nigerians. But for the sake of emphasis, let us remind you about some of the issues which have already come to your attention.

It belittles reasoning and sense of patriotism that ethnic bigots, enemies of Nigeria, political charlatans, particularly, the opposition elements in Nigeria to so bizarrely seek to use the deaths of our soldiers in the hands of our mortal enemies as campaign weapon to fester their political nests. It is against the precepts of morality and spirit of fraternity or commiseration for families of the slain soldiers.

We perused some of the recent outbursts, the latest emanating from Afenifere, the Pan-Yoruba socio-political group. We disappointedly discovered to our dismay that these anti-Nigerian forces may have infiltrated their ranks.

So, the agenda to lend supportive pillars to the atrocities of Boko Haram terrorists through media propaganda is only deemed complete, when their internal allies intentionally disparage your laudable efforts to contain these religious extremists bent on violent occupation of Nigeria.

The pro-Boko Haram disposition of these tribal associations, manifested more glaringly in the communiqué issued by Afenifere after its monthly meeting, which took place in Akure, Ondo state at the house of its leader, Pa Reuben Fasoranti.

To say, we were shocked that the Afenifere enlivened the campaign for the sack of the incumbent Service Chiefs is to put it politely. But the infusion of a political tone into an otherwise mournful comments by praying God to “…give us a leadership that is more than equal to the challenges we face,� grassed the partisanship of the group on the matter.

And smarting from this mindset, Afenifere besmirched every effort made by your administration in the past three years, which has given respite to Nigerians, especially the communities in the Northeast, where the furnace of Boko Haram insurgency burned very hotly.

Indisputably, Afenifere is not blind to the commendable result-orientated selfless efforts of your Chief of Army Staff (COAS) and leader of the counter-insurgency operations, Lt.Gen. Tukur Yusufu Buratai in the war against insurgency.

The welfare of troops is his topmost priority. And in spite of his tight schedules reflected in the supervision of troops all over the country, Gen Buratai regularly visits the theatre of operation in the Northeast. It has been his commitment and cardinal focus since he became leader of the counter-insurgency operations.

Nigerians with untainted hearts have seen and felt the victories of our gallant troops against Boko Haram terrorists a countless times. And the determination of the Nigerian troops to sustain the winning streak against insurgents has remained unbroken and stanch.

But desirous to smear the image of your Presidency, the Afenifere has unconscionably queried the utilization of the $1 billion released for arms and ammunitions procurement. This in itself, is crying wolf where there is none, as attested by the Nigerian Army’s massive killings of the insurgents in their hideouts in Guzamala and other parts of the north-east.

We reiterate that the war against insurgency under your command and watch has recorded resounding success. Nigerian territories seized by Boko Haram terrorists have been reclaimed; nearly 20,000 thousands of Nigerians held hostage by terrorists have been rescued; sounds of bomb blasts no longer resonate in Abuja and other cities of Northern Nigeria, which insurgents held by the jugular before your Presidency. We are proud of you.

We have no scintilla of doubt that the war against terrorism as championed by the Nigerian Army and other security agencies is on course. And Nigerians are poised to resist any attempt to politicize these efforts. We shall not accept any unwarranted criticisms, as we encourage you to ride on. We pledge our continued support.

In all honesty, Afenifere cannot pretend ignorance of these milestones in the counter-insurgency operations. To therefore, berate your efforts because of the deaths of some soldiers, painful as it is, should not offer them a window to promote their narrow political interests. It is disservice to our nation.

We are obliged to call for more synergy among the various arms of the Nigerian military in the fight against insurgency in our nation. We want to see more support to our ground troops from the Air Force, especially at critical times, as revealed by the incident in Metele.

And almond, soy, and rice are the usual suspects. To make things even more perplexing, there’s a new class of “alterna-milks� on the market right now. So no wonder consumer confusion abounds.

The milk section of the supermarket sure is complicated these days. There’s almond milk, soy milk, rice milk, meatloaf milk, and more. Actually, that last one is completely made up, but who knows someday, really.

And almond, soy, and rice are the usual suspects. To make things even more perplexing, there’s a new class of “alterna-milks� on the market right now. So no wonder consumer confusion abounds.

According to a 2018 study, 73 percent of consumers surveyed believed that almond-based beverages had as much or more protein per serving than milk. False: cow’s milk has eight times as much.

Why are there so many of these alterna-miks? Credit the rise of veganism, concerns over sustainability, and a drive for lactose- and cholesterol-free options, says Dina Cheney, author of The New Milks.

You already know how the old guard stacks up nutritionally, but are any of these new concoctions worth trying?

“Your choice really depends on your goals,� says Sandra J. Arevalo, RD, spokesperson for the Academy of Nutrition and Dietetics.

Here’s a guide to the latest options:

Oat milk

Sales of this grain-based beverage are up 425 percent, on track to displace almond milk as the No. 1 alternative to cow’s milk. Oat milk’s popularity may be due to the naturally sweet flavor and creamy texture. But it comes at a price: “Oats are a grain with a lot of starch, so this beverage has more carbs than almond milk-about six times more,� says Arevalo.

Nutritionally, oat milk is equivalent to 1-percent cow’s milk. But it only contains about half the protein of cow or soy milk. Brands like Oatly tout the health-promoting powers of beta-glucans, a type of fiber that may help with blood glucose control and cholesterol. While the power of beta-glucan is true, one 8-ounce glass of oat milk contains half the nutrient than what you’d find in a bowl of oatmeal (2 grams versus 4 grams, Arevalo says).

Tastes like: Kind of like cereal milk left in your bowl: creamy, thick, and sweet.

Peanut milk

Peanut milk possesses similar properties to other nut-based milks, such as those made from almonds and cashews. Drink a glass and you’ll consume some healthful polyunsatured fats and a little fiber. But you’ll also take in 8 grams of protein, which is comparable to cow’s milk.

Elmhurst, a brand run by a former dairy, says it distinguishes its milk by using a technique that extracts more flavor-and nutrition-from base ingredients. They even make special formulations for baristas-and their products are shelf-stable.

Tastes like: Peanuts? But, really, unlike almond and other nut milks, the flavor is much more concentrated and rich, not watered down.

Hemp milk

While hemp milk has less protein and fewer carbs than oat milk, it also has fewer calories overall. Hemp milk package lingo might state that the milk is a good source of heart-healthy omega-3 fatty acids. That’s sort of true.

The type of omega-3s in hemp milk are called alpha-linolenic acid (ALA), which is different from the types found in fish (DHA and EPA). The latter are ideal because your body converts ALA to those forms, but less efficiently. So ALA isn’t a substitute for DHA/EPA but it has been shown to have heart-healthy benefits on its own.

Tastes like: Nothing. If you pay close attention, you might be able to detect a faint taste of sunflower seeds.

Pea milk

Pea milk prides itself on protein, of which it contains 8 grams per serving. That’s on par with cow’s milk. In addition to iron and calcium, pea milk has “a nice amount of vitamin A, as well, which is good for vision, skin, and nail health,� says Arevalo.

Tastes like: A really smooth protein shake with no flavor. That’s a good thing!

Potato milk

This supermarket newcomer is actually a mix of yellow pea protein and tapioca to lend texture, with a little potato starch thrown in. Potato milk stacks up all the right nutrients (B12, D, calcium) but only through fortification, like cereal. And like most cereal, it has added sugars too. Even the original flavor has six grams of the stuff.

Tastes like: Sweet, earthy, and a tad starchy, with a thickness like watered-down yogurt.

Chelsea return to winning ways against Fulham

Chelsea bounced back from their first Premier League defeat of the season to see off local rivals Fulham 2-0 on Sunday, with goals from Pedro and Ruben Loftus-Cheek putting the gloss on a mixed performance.

The home side dominated possession at Stamford Bridge and scored early through Spanish forward Pedro but struggled to find their rhythm and looked shaky until substitute Loftus-Cheek settled their nerves with a late second.

Chelsea manager Maurizio Sarri enjoyed a dream start to his tenure in England but a chastening 3-1 defeat to Tottenham last week stung him badly, prompting a series of post-mortems with individual players.

Sunday’s hard-fought win lifted Chelsea into third place above Spurs, in action against Arsenal later in the day.

The home side, welcoming former manager Claudio Ranieri back to Stamford Bridge in the Fulham dugout, were quickly into their stride against their neighbours and were ahead inside four minutes.

N’Golo Kante — publicly criticised by his manager for his positioning in the match against Spurs — was instrumental in the opening goal, dispossessing Jean Michael Seri in the middle of the pitch and feeding the ball to Pedro on the right side of the penalty box.

The winger stepped inside onto his left foot and fired the ball into the far corner.

Pedro’s strike was Chelsea’s 1,000th Premier League goal — they are the third club to reach the landmark after Manchester United and Arsenal.

Chelsea dominated the remainder of the first half, with Sergio Rico saving smartly with his feet from Olivier Giroud shortly before half-time but they failed to convert their dominance into clear-cut chances.

Fulham started the match rooted to the foot of the table but lifted by last week’s victory in Ranieri’s first match as boss, which followed six straight Premier League defeats.

Ranieri made two substitutions for the second half, bringing on Floyd Ayite and Aboubakar Kamara for Stefan Johansen and Ryan Sessegnon.

Fulham, playing with more urgency, twice went close to an equaliser through defender Calum Chambers.

N800b Subsidy Debts: Oil Marketers Give FG 7-Day Ultimatum To Pay Cash

Oil marketers on Sunday in Lagos gave the Federal Government seven-day ultimatum to settle outstanding debts totalling N800 billion, failing which depots would cease operation across the country.

The marketers, comprising Major Oil Marketers Association of Nigeria (MOMAN), Depot and Petroleum Products Marketers Association (DAPPMA) and Independent Petroleum Products Importers (IPPIs), said failure to meet the deadline would force its members to disengage workers from depots.

Confirming the seven-day notice, Mr Patrick Etim, Legal Adviser to IPPI told the News Agency of Nigeria (NAN) that banks have taken over investments and assets of oil marketers over unpaid debts.

According to Etim, marketers have no chcice that to ask their workers to stay at home over unpaid salary arrears due to huge subsidy debts owed by the government.
“The only way to salvage the situation is for government to pay the oil marketers the outstanding debts through cash option instead of promissory note being proposed.

“As I speak, nothing has been done several months after assurances received by government saying it would pay off the outstanding debts.
“The oil marketers have requested that forex differential and interest component of government’s indebtedness to marketers be calculated up to December 2018 and be paid within next seven days from the date of the letter sent to the government,’’ he said.

Etim said that several thousand jobs were on the line in the industry, as oil marketers began cut-down of their workforce due to inability to pay salaries
“At the inception of the current administration, marketers engaged the government with the view to secure approval for all outstanding subsidy-induced debts handed over to the current administration,’’ he said.
The counsel said that the current administration paid part of the debts with a substantial portion of the subsidy interest and foreign exchange differential still pending.

The Executive Secretary of DAPPMA, Mr Olufemi Adewole, also confirmed the seven-day ultimatum notice.

Adewole disclosed that the oil marketers on Nov. 28 served the ultimatum letter on the Debt Management Office (DMO), Minister of Finance, Chairman, Senate Committee on Petroleum Downstream, Department of State Services and Minister of State, Petroleum Resources.

“We urge the DMO to process and pay marketers in cash for their outstanding forex differentials and interest component claims, together with the amount already approved by the Federal Executive Council (FEC) and the National Assembly.

“Marketers are not in a position to discount payment on the subsidy-induced debt owed as proposed by DMO.

“The expected payment is made up of bank loans, outstanding admin charges due to PPPRA, outstanding bridging fund due Petroleum Equalisation Fund (Management) Board and in a few cases AMCON judgment debts.
“We urge that the Federal Executive Council (FEC) approved payment instrument, (the promissory note) be substituted with cash and paid through our bankers to stop the avoidable waste of public funds through these debts accruing interest,’’ he said.

DAPPMA also urged government institutions involved in resolving the lingering problem to appreciate the situation marketers faced and expedite payment of the debts in full without further delay.
